the engine

The physiology of ski racing is the physiology of every endurance sport, with one addition that changes everything: the engine drives through four limbs, and the software matters as much as the horsepower.

The engine itself is aerobic. A 3-hour loppet runs almost entirely on oxygen: your ability to move oxygen to muscle and burn fuel with it decides your cruising speed. This system grows slowly and almost without limit — it responds to accumulated easy hours over months and years, which is why the training year (below) is mostly unheroic.

The addition is economy. On a bike, watts are watts. On snow, two skiers producing identical physiological power can move at different speeds, because one of them wastes less of it — better glide per push, better weight transfer, less braking on every stride. Fitness sets your ceiling; technique decides how much of the ceiling you get to use. That's why chapter 4 exists and why it's not optional reading.

You need three intensities, plainly separated. The sport's dashboard is breathing, not gadgets.

Easy means conversational — full sentences, nose-breathing on the flats, the pace that feels embarrassingly slow the first month and turns out to be where the engine is built. Most of your time lives here. When easy drifts toward medium, which it always tries to do, both ends of your training get worse: too tired to go hard, too hard to recover.

Threshold is comfortably hard — phrases, not sentences; sustainable for tens of minutes; the intensity of a long climb taken seriously. This is race pace for most loppet skiers, and you visit it on purpose once or twice a week in season.

Hard is 3-to-8-minute-interval hard: single words, honest discomfort, technique holding by will. It sharpens the top end and it is the first thing to cut when life compresses a week, because the base pays the bills.

The proportions: roughly 80 percent easy, 20 percent not-easy3, counted over a month rather than policed daily. This split is the most replicated finding in endurance training, it's how the Norwegians train, and it survives contact with a normal life better than any exotic alternative.

At 0-4 hours, skip formal intervals entirely: make one session a week 'hilly and honest' and keep the rest conversational. Consistency IS your intensity plan.

4-8 hrs/week

One threshold session a week, everything else easy. Your gains come from never missing the long session, not from interval heroics.

8-12 hrs/week

The classic week: one threshold, one hard-intervals, one long easy, the rest genuinely easy. Guard the easy days from ambition.

12+ hrs/week

You can carry two intensity days plus a long threshold-tempo. The discipline that separates you now is how slow your easy days are.

the year

Skiing's cruelest constraint is that the sport disappears for half the year — and its best-kept secret is that this is an advantage. The dry-land months are where seasons are built, because training there is measurable, repeatable, and free of the variable that scrambles everything on snow.

May through July is base: easy volume in whatever moves you — rollerskiing, running, cycling — plus strength work and bounding to keep the ski-specific muscles awake. August through October is the volume peak and the return of structure: rollerski intervals, uphill bounding with poles, the ski erg when weather argues. November is the awkward month — first snow camps for those who can, patience for those who can't. December through March is the season: volume holds, intensity sharpens, races punctuate. April is closed for repairs; chapter 8 covers why the gap is mandatory.

The October trap deserves its own sentence: every year, skiers greet the approaching season by doubling volume in October, arriving at the first race tired instead of fit. The volume peak belongs in late summer. October is for sharpening what summer built.

Recovery. The gap is part of the plan, not a failure of it.

Your honest week

Hours you can actually train, most weeks, including the bad ones — that number, not your best week, is what a plan should be built on.

strength and dry land

The upper body is load-bearing in this sport, and it's the piece newcomers underbuild. Double-poling drives through the lats, triceps, and the whole front of your trunk; on fast classic courses it is most of the propulsion4. The fix is not bodybuilding — it's a short, heavy, boring strength routine (pulls, presses, trunk) twice a week from May to November, once a week in season, plus the specific work the sport gives you free: ski erg intervals and bounding with poles567.

Rollerskis are the bridge. They preserve real technique through the snowless months, and every serious dry-land plan leans on them. Two cautions the tradition insists on: brakes and helmets are not optional, and hills you'd ski down happily on snow can be genuinely dangerous on wheels — route around, not down.
